Strength training isn't just for gyms. Bodyweight exercises at home build strength, support your joints and help with everyday tasks like carrying shopping and climbing stairs.

A simple beginner routine

Do this 2–3 times a week, with a rest day in between. Warm up with 5 minutes of marching on the spot and arm circles.

  1. Squats (or sit-to-stand from a chair): 10–12 reps
  2. Wall or knee push-ups: 8–10 reps
  3. Glute bridges: 12 reps
  4. Bird dogs: 8 reps each side
  5. Plank: hold 15–30 seconds

Rest for a minute, then repeat the circuit 2–3 times.

Form firstMove slowly and with control. Doing fewer reps well is better than many reps badly.

How to progress

  • Add a few more reps each week.
  • Add an extra round.
  • Use water bottles or a backpack with books for extra weight.
  • Try harder versions, like full push-ups or lunges.

Cool down

Finish with gentle stretches for your legs, chest and back.

Stay safe

A little muscle soreness for a day or two is normal. Sharp pain is not — stop if something hurts. If you have health conditions or injuries, check with a doctor or physiotherapist first.
